You do not want to be moving when shifting into 4-lo. Stopped, tranny in neutral, engine at idle. It's very easy to damage things in the t-case if it is not shifted in and out properly. When shifting out, you should not have to do much to get it to disengage. I just accelerate a bit and let off and it slips right out. All t-cases are a little different, you just need to get the "hang" of yours. HTH, later!!

For 4LO, I stop, disengage the tranny, engage the transfer case, put the tranny back in gear, and roll forward slowly to be sure it's engaged properly.
For 4HI, I typically come to a slow roll, press in the clutch, engage the transfer case, then ease back out on the clutch. I don't know if taking it out of gear is actually required, but I do it anyway.

To engage 4-hi you need to be in a low traction terrain, below 45 mph, and not accelerating or decelerating, just holding speed. It should slip right in at that point. HTH!!
